Amenorrhea with exercise and athletics. Mistakes I made and why we want metabolic flexibility.

I had no idea when I lost my normal period in my early 20’s something was wrong.

Admission: chronic exerciser & habitual dieter.

At 25 I was diagnosed with cervical cancer & had part of my cervix removed. Went through divorce number 1 at 27, had a high stress job & lifestyle.

Discovered Crossfit in my early 30’s, which was like chasing a bad shot of cheap tequila with another bad shot of cheap tequila. Exacerbated my tendency for extremes.

I was overly stressed, under fed, experiencing Crohn’s flares, over training — I completely lost my period. Basically I just ignored it. I didn’t care I was just trying to chase PR’s.

At some point in your life, you’ve probably declared that your period is a major pain in the tush. But while it may be a nuisance it’s a good insight into your overall health & one we use as a biofeedback marker to help you achieve your health & fitness goals.

A recent article by Outside Magazine explained how common these issues are with female athletes & avid exercisers:

“Researchers estimate that as many as 60 percent of exercising women may experience one component of the female athlete triad, which includes disordered eating, loss of a menstrual cycle, and loss of bone density.

When an athlete’s nutritional intake doesn’t meet the body’s needs, whether due to reduced dietary intake—intentional or not—or increased exercise, the body shuttles resources to systems that are essential to survival, suppresses energy-intensive processes like menstruation and growth, and alters hormone levels.”

Quick tips on what your period tells you:

Bright Red Blood

Means you are simply at the beginning of your cycle. The ‘fresher’ the blood the more red it’ll be.

Darker Brown Blood

Brownish blood is basically just older blood that’s been in your uterus for a lot longer than fresh blood. It’s had a chance to oxidize. Can also be prevalent if you have an IUD, especially the progesterone kind. This is because you’re shedding a smaller amount of the uterus lining every month, which means the blood stays in there longer.

Clotting

Totally normal, but if you have large clots on a regular basis, they could be indicative of a larger problem like hypothyroidism, uterine fibroids, symptomatic anemia, or heavy bleeding (menorrhagia).

Irregular or Absence (Amenorrhea)

Occasional irregular periods may be totally normal, but it could also be a red flag. For starters, stress is a huge culprit.

When you’re stressed, your body produces more cortisol. Elevated cortisol levels can block signals that lead to the release of an egg that then leads to your period.

Other Common symptoms related to overdoing it, warranting an overhaul:

Irritability, mood swings

Cold extremities, hair loss, gut issues, bad digestion, bloating

No sex drive, Irregular or no menstrual cycle

Increase in belly fat⁣⁣, unexplained weight gain, plateaus

Chronic fatigue & soreness⁣, terrible recovery, poor sleep

Common Stressors:

Chronically eating in a calorie deficit⁣, not enough fat in the diet

Candida, Bacterial Overgrowth, Food Intolerances⁣

Malabsorption, gut inflammation⁣

Over training, hormonal imbalances ⁣

Too much caffeine, lack of quality sleep

Overly fasting or using fasting to extremes

Low quality food, autoimmune disorders, nutritional deficiencies ⁣

A prevalent problem in the fitness scene as discussed above: UNDER EATING & OVER TRAINING resulting in amenorrhea

Experiencing this myself first hand, here is some advice to help you destress & rebalance — not only to help you get your period back, but to also move the needle forward towards achieving your fitness goals.

Tips to Help

EAT. Eat enough food to support body systems & your activity

The number one reason athletes & avid exercisers lose their cycle & go down a rabbit hole of metabolic adaptation & basically life sucking.

We’re preconditioned to think 1200 calories is the magic number to eat to lose weight. We spend endless time punching numbers in calculators that have no idea our medical history, lifestyle, stress level, or the fact we think sugar free jello & rice cakes dipped in Walden Farms Syrup are meals. Invest in a coach y’all, life isn’t a template or calculator. It was one of the best decisions I ever made.

We underestimate the calories and nutrient dense foods needed to support muscle growth to get the ‘tone’ that every woman talks about but refuses to eat & lift weights accordingly to gain. We also tend to over exercise & do too much HIIT & cardio on top of under fueling. Focus on strength training & reduce high intensity activity.

When we don’t eat enough, and/or our body fat is very low, we don’t have enough energy stores to efficiently support body functions like reproduction. As a result, hormones and body systems down regulate (like your period & thyroid function) to survive.

Many women can have trouble losing weight and may even gain weight when eating a chronic deficit over a period of time. This is typically due to the down regulation of thyroid hormones that slow down metabolic rate. This has become commonplace in women who are training hard, competing, repeatedly doing HIIT style workouts like CrossFit and the Orange Theories without adequate food and recovery.

Find the “Right” Diet for YOU

Look, I tried to do paleo for years trying to run and CrossFit despite not being able to properly break down fruits, vegetables, nut & seeds. Add it to my list of dumb shxt Katie learned the hard way.

Not only did my physique not change, my performance suffered, my recovery suffered, I was sore all the time, pissed off, bloated, and hangry.

I was officially finally diagnosed with Crohn’s in 2018. Guess what my body cannot digest and absorb? Nuts and seeds, fibers, raw fruits & vegetables.

Guess what makes up the majority of the Paleo diet? All of the above.

We need adequate food and the right kinds of foods for our unique needs for lean muscle gain, recovery, reproduction, healthy hormone balance, and cortisol control. More food is not automatically going to cause you to gain weight and go into the dreaded ‘fat storage mode.’

Carbs are by far the most insulin-stimulating macro & antagonist to your cortisol level (stress hormone). So if you’re eating a low carb diet and performing highly glycolytic activities like CrossFit, all the boot camps and Orange Theory‘s, your insulin levels will be low. If you have a good relationship with carbs & can digest them with ease, they’re not the devil. You may need to incorporate more into your diet if you feel things are “off.”

Your body senses that resources are limited and down regulates accordingly.

Now, with that said, carbohydrate requirements will vary. We all have different fitness goals, train in different modalities and metabolize carbohydrates to varying degrees.

If you are one with PCOS, for example, you may do better on a lower carb approach but lifestyle and training needs to be tailored appropriately. Work with a qualified practitioner.

If you don’t know how many calories to eat for your activity I wrote a phenomenal post and resource on that here. Below are helpful infographics to guide you to more optimal choices.

Meat based macro ratios more applicable for healing & muscle gain phases
Meat based macro ratios more applicable for maintenance phases

Remember, standing on the podium or holding that medal in your hands doesn’t require you to have abs. Athletes don’t eat less & train more, they eat more & train intentionally.

Make Sleep a Non-negotiable

We should be sleeping well for at least 7-9 hrs per night. Make sure your environment is:

Cool & dark

Shut off electronics an hour or so before bed

Read & wind down with things that are relaxing

Keep caffeine <200 mg per day ideally and only in the mornings

Don’t eat large meals too close to bedtime

Taking a natural supplement like Nuethix Formulations Relax Liposomal (Discount Code: lilbitoffit ) or Natural Vitality Calmful Sleep with Magnesium can also help

This transitions into what it means to be metabolically flexible…

What we want is Metabolic Flexibility

I used to be a huge sugar burner. I didn’t understand why I had energy crashes, craved carbs & was hungry all the time despite eating plenty of food.⁣

Even when I was eating in a surplus, training for performance & muscle gain. I was eating plenty of meat paired with more rice, rice Chex, & rice cakes – no matter how large my meals were I was always hungry like 2 hours later. ⁣

It was super frustrating & not convenient at all as I work in healthcare & don’t have time to have meals every 2 hours.⁣

I fluctuated from a sugar burner, to metabolically flexible, & everywhere somewhere in between during my health & fitness journey. ⁣

Since going meat-based with my diet I no longer have these issues of being a “sugar burner.” I now can incorporate smaller portions of white rice based carb around training occasionally with minimal negative issues. I really don’t crave them anymore.⁣
⁣⁣
Becoming metabolically flexible, which just means you’re able to burn both glucose & fat as fuel, was the biggest life changer. It took a lot of experimentation & patience but there is light at the end of the tunnel for y’all!⁣
⁣⁣
I can easily fast overnight & in between meals for hours, without having to force it or feel like I want to rip someone’s head off because I’m hangry lol!⁣
⁣⁣
I don’t have to worry about multiple snacks available at all times because I have to eat every 2 hours. That’s food freedom for me.⁣

Here are a couple cheat sheets simply to help educate & help you along your health journey! ⁣

PR’d this 5k fat fueled & fasted, metabolic flexibility is where it’s at y’all!

Stop ignoring the problem, seek help from a qualified doctor, health practitioner, & coach. ⁣

Your quality of life hinges on it❤️ I’d love to hear yall’s experiences & if you struggled with this like me!

Experiencing any of the problems above in this blog?

Thoughts on transformation, fat loss, health, & happiness on the carnivore diet

Confessions of another dirty bathroom photo…⁣
Dis me. I’m awkward af trying to get body photos. I dunno how to properly “pose.”😆 but I’m glad I do. They make me proud of how far I’ve come & what my body & mind are capable.⁣

Just a friendly reminder you can do whatever shade of the Carnivore Diet you want (or any other diet for that matter). I feel I’m speaking for the majority of us meat-based folk who love this lifestyle because it works for us. I’m 2 years in.⁣

We really don’t care what you eat or what your body looks like as long as you’re happy & healthy. It’s really none of our business what you eat every day, what workouts you do, what your body looks like, if you show your body & journey or not.⁣
We just love happy people.⁣
Be nice to each other.⁣

I feel I needed to reiterate that again.⁣

I know some people say we all have the same 24 hours in a day, & literally we do, yet realistically we don’t. ⁣

I preach being a DOer. Yes, you either DO or you DON’T. But be nice to those who have children or special circumstances which make going to the gym or a certain fitness goals challenging. ⁣
I’m not giving excuses for “lazy” people but just asking you to be nice. Perfection is never needed, but do remember EFFORT matters no matter what your circumstance & you can still be a person that keeps COMMITMENTS to yourself in whatever way YOU need.⁣

As for shades of “carnivore”…some of us eat a little bit of carbs. Some don’t. Some eat organs, some don’t. Some just eat beef, some don’t. Doesn’t matter.⁣

I for one can do a little bit of plain rice cakes/white rice as far as starchy carbs. I keep these around my workouts if I’m going to incorporate some. I do that because that’s when my body metabolizes & utilizes them the most efficiently for performance & recovery. I don’t eat them often or every day, I simply eat them when my body is telling me I need them.⁣

I also incorporate leaner, lower fat days with higher fat days. This too varies & I also listen to my body & eat accordingly. I’m happy in maintenance. I notice after 2-3 days of eating lower fat, I crave more fat. Because I most likely need more calories, especially after hard training days. My fat macros vary. Protein is around 160-200g most days. I also am very active, CrossFit, & lift weights. So what I do may not work for you. I posted a guide for optimizing eating for workouts yesterday, save tag & share that post. Great resource!⁣

This style of eating works very well for me, my needs, & my body is responding well. I’m leaner than I ever have been before, eating 1800-2000+ calories on avg & ~2-2.5lbs of meat/day. Lean days I prefer ground chicken, shrimp, & 90% ground sirloin. High fat days I enjoy 80-85% ground beef & lamb, eggs, & ribeyes.⁣

My crispy airfryer #meatbars are LIFE & I eat them every day because I love them. And I’m so happy y’all are loving them too! Tag away!⁣

I also haven’t had a Crohn’s flare or binge since I went meat based 2 years ago — the best part! ⁣

Yes, people look at me like I’m crazy when I tell them I really just eat meat AND I prefer “CrossFit.” People told me I couldn’t do it. My bloodwork, mental clarity, energy level, & physique say otherwise. 😉⁣

Listen to you body’s. I am happy to share my experiences & I fully admit I made a lot of mistakes on the way, I didn’t always feel well, I initially gained 15lbs & I wanted to stop numerous times along my journey.⁣

Any diet that serves you best mentally & physically & is high in bioavailable nutrients will always be better than one that lacks the essentials your body needs to function properly.⁣

Love y’all ⁣
Peace love & meat 🥩 ⁣

Tips to optimize eating for your workouts and getting results!

No matter what diet you follow, you should know that nutrition has a significant impact in every facet of your life, it is literally what you are made of. It especially has significant impact on your results in the gym. What you eat before, during, & after your workouts may be the difference between achieving your goals & falling short.

#meatbars for the win!

I want to keep this as basic af, easy to understand & apply as possible for y’all, no matter if you follow a meat-based (or “carnivore”) diet or a more traditional approach including carbs. I will share my experiences & tips especially for those of you who have struggled with special digestive needs like autoimmune, IBS, IBD, & Crohn’s like myself. A lot of word vomit here, I tried to include as much as I could.

Remember, there is no one-size-fits-all approach when it comes to the “right” way to eat, workout, or live. You choose what works best for you. 🙂 This is a non-dogmatic safe space.

In general, by eating a healthy, well-considered meal 1-2 hours before exercise, & another healthy, well-considered meal within 1-2 hours after exercise, most people can meet their workout nutrition needs without anything fancy stuff. In other words:

If you’re a healthy person who exercises regularly, you probably don’t need special workout nutrition strategies. Most of us fall into this category & that’s where I will keep this focused.

Important stuff:

TOTAL DAILY INTAKE

Your calories & energy balance. The big rocks. Without adequate calories, you won’t perform or feel your best. Fats & carbs are your energy sources, not proteins.

⠀⠀

MACRONUTRIENTS

Carbs (if you eat them) the more you train or the harder you train – the more carbs you will likely tolerate. Fats are the other lever for us fat fueled folk. Protein stays pretty consistent.

ELECTROLYTES & HYDRATION

Ever been dehydrated or electrolytes lacking? If you have, then you know your energy, sleep, recovery, & training were trash 🚯. These are crucial for keeping your CNS healthy, muscles hydrated, & your body functioning optimally.

⠀⠀

FOOD COMPOSITION

You are what you digest & absorb. You also are your habits. Eat food that is nourishing to your body & mind. Avoid foods that are hard to digest, cause physical problems, & emotional issues like binging & emotional eating. If you don’t absorb nutrients, you won’t utilize those nutrients efficiently.

MEAL TIMING

Efficient digestion, absorption, & nutrient utilization are keys here. Meal timing won’t change things drastically until you master the basics first. Like sleep, eating enough food & the right food for you!

Swipey swipe away!

Tap photo for IG post!

Special timing considerations:

  • You work out early af in the morning: you can do these fasted if you prefer & eat a well sized meal with plenty of protein after. If you’re hungry in the am, liquids (shakes) & easy to digest, low volume carbs (like cereal or rice cakes), if you eat carbs, are more appropriate. I find people who follow a meat-based diet & workout early in the mornings prefer to fast & then eat their largest meal post workout.

CARBOHYDRATES

There are few things in the fitness world more controversial than carbs. Will they make you fat? Do you need them? Timing? The questions are endless. Quality fuel is critical, which we get from carbs & fats. They are our energy sources, not protein. You pick which one you prefer.

Carbs in general are your body’s preferred fuel source when it comes to highly glycolytic (means it burns a sh*t ton of carbs) activities like HIIT, the “crossfits,” & Orange Theory-esque type workouts.

Optimal timing & portions are more important. You want every gram of carb you consume to be utilized as an immediate fuel source or to restore glycogen levels – you don’t want it to be stored as fat. I find them consumed around your workouts most optimal. Just remember the more active one is, the more carbs they can typically warrant consuming.

PROTEIN

Protein is essential for tissue growth & repair. Since the body is continuously breaking down proteins, our diet must provide sufficient quantities. Although recommended intakes vary & depend on so many different things like dieting/health history, activity, training modality, goals, digestion, allergies, etc, a post workout shake is almost always universally helpful to kickstart muscle repair, recovery, & growth.

Shakes are convenient around workouts for high digestibility & absorption, but not necessary if you time your meals accordingly to your needs & preferences. I prefer real, whole foods for my nutrition vs supplements. To cover your bases most people do well consuming meals around 30-50g of protein per meal to meet optimal amino acid needs. Timing will differ based upon diet preference, workout timing, workout modality, & specific goals.

FAT

The body uses fat as a fuel source, & fat is the major storage form of energy in the body. Fat also has many other important functions in the body, & is needed in the diet for optimal health. Fats (cholesterol) are also the precursors to our hormones.

Fats in food come in several forms, including saturated, monounsaturated, & polyunsaturated. Quantity & quality are important. Fats do help to slow digestion, which maintains stable blood glucose & insulin levels. Fats also provide vitamins & minerals, aid in absorption & are important in everyone’s diet.

Some examples of foods that contain fats are butter, oils, nuts & seeds, meat, fish, & dairy products. Again, people will have different preferences as to whether they get their energy from carbs or fats. Most meat-based people prefer fats as fuel or they only consume a strategic amount of carbs around workouts only.

SPECIAL CONSIDERATION TIPS

Athletes may have special needs, for example:

  • An endurance athlete: You train for high level competition. You log a lot of high intensity miles each week. For you, carbohydrate & calorie needs are likely higher unless you do not digest them well & prefer fat as fuel. You could add a protein + carbohydrate drink or shake during your long training.
  • A bodybuilder: You lift weights with muscle growth as your goal. Your protein & calorie needs are likely higher especially in a building phase.
  • Getting ready for a fitness competition: You likely accumulate more exercise hours. Goal is to drop to a low body fat %. For you, carb intake (if you eat carbs) will likely be lower & protein higher especially as calories drop to maintain as much lean muscle mass as possible. Keto athletes will manipulate protein & fat macros to their preferences & needs.

Tips for those with special digestive needs like allergies, autoimmune, IBS, IBD, & meat based:

**This is simply to help you optimize from my experience as an athlete & someone who lives with Crohn’s & special needs**

  • If you’re going to eat carbs, keep them around your workouts for more optimal utilization aesthetically & metabolically. Largest meals I prefer post workout & earlier in the day. Digestion is better in the mornings.
  • I did best with minimal digestive issues with easy to digest, gluten free, low volume carbs like rice cakes, gf oats, white rice, rice chex cereal if I was going to eat carbs. I don’t need them much anymore since going meat-based. Ground meat & seafood is easier to digest vs steak, ribs, & chewy cuts of meat.
  • If you workout early af in the am & you’re not training for a performance sport, I find fasted workouts more optimal as far as aesthetics & digestion. Protein shakes are great if you’re hungry early, training long periods, or don’t have time to eat a meal within an hour or so after your workout. Stop fasting until like noon before you eat after an early workout. “Tone” aka MUSCLE takes FOOD. You gotta build the body first!
  • People reverse dieting do better with 3 meals/day vs 1-2, especially if meat-based. It’s harder on your digestive system to cram more calories in larger, less frequent meals. You MUST set yourself up for a successful cut by eating at maintenance or surplus for an extended period of time (like 6 months to a year realistically) BEFORE dieting for optimal, quicker results. A HEALTHY body loses body fat. You shouldn’t be dieting more than 1-2x/yr for no longer than 12-16wks. Most maintenance levels for active females are around 1800-2100+ calories/d. (I eat 2000/d & am 5’1, 105lbs for ex)
  • When dieting, I find larger, less frequent meals more satiating utilizing intermittent fasting. Fat cycling leaner, lower fat days with higher fat days is extremely effective & easier to sustain on a diet. Try 4 lean days/wk & adjust as you go for your needs. Higher fat days you should be consuming around maintenance calories. Leaner individuals don’t need as many lean days or need to do the Protein Sparing Modified Fasting (PSMF)
  • Don’t eat a high fat, heavy meal too close to working out. Digestion takes a lot of energy & you will be tired & sluggish. Eat 2+ hrs prior.
  • Stay hydrated! 1/2 your body weight in oz, more if you sweat a lot & workout frequently. I use Ultima Replenisher electrolytes. If you’re low carb, you require more electrolytes. If you’re having muscle cramps & sh*tty recovery, up your electrolytes. All my product/supp info/discount codes in LINK IN IG BIO!
  • If you’re having trouble sleeping, peeing a lot, hungry all the time, & tired, check your macros. You may need to decrease protein & up your fat. This is why I suggest at least loosely tracking your food! I find 180-200g of protein on the top end for females. 140g protein is an avg for most active females lifting weights. Most people who are hungry all time need more fat & calories.
  • Maintenance macros: start with a 1:1 ratio of protein:fat as a baseline then tweak as needed. Use the TDEEcalculator.net to find your calorie needs 1st.
  • If you’re losing hair, tired all the time, gut messed up, hormones wonky, craving carbs/salt, waking up at night starving, sh*tty sleep & recovery, plateaus in the gym or fat loss – you’re most likely NOT EATING ENOUGH, not sleeping enough, fasting too much, over caffeinating, & stressed to the titties -STOP 🙂

Your Complete Fat Loss Guide!

The holy grail of all the fat loss knowledge bombs this girl has in her head for all you carnivores out there!⁣

Tap photo for full post and all the cheat sheets !!

I’ll create more guides for performance/muscle gain, hormone healing, & anything else I can think of later. Stay tuned!⁣

Save it, tag it, share with yo people! That’s how we all learn! ⁣

I’ve made plenty of mistakes throughout my journey, this is what I have learned & has worked for me but always remember we are all bioindividually different so experiment & play around – there is no one-size-fits-all in anything in life! ⁣

Remember we should be livin at our maintenance calories the majority of the time. We should not be dieting more than 1-2 x/year no longer than 12-16 weeks. ⁣

Also, I’m all about cashing in fun tickets & having social cocktails in moderation, but if you are serious about body fat loss goals AND being kind to your hormones, alcohol HAS to be minimized. It elevates estrogen levels, lowers testosterone, slows your metabolism, trashes your recovery, dehydrates you, & gunks up the livers detox pathways.⁣

The body also does not metabolize food well in the presence of alcohol. Alcohol is a toxin & the body’s primary responsibility is getting rid of the toxin, so it metabolizes alcohol first. That means all that extra food (energy) is more apt to be stored as body fat.⁣

So think about that when you’re smashing excess nachos, pizza, burgers, whatever — I don’t care if it’s Carnivore or not. Calories matter when it comes to body fat loss.⁣

I typically choose to either eat or drink I do not do both together, limit to 2-3 basic af drinks. I order a diet Coke & 1 shot of vodka. I moderate the liquor that goes into my drinks & mix it myself. Eat an hour or two before I go out. ⁣

Feel free to leave advice for your fellow dieter & I’d be glad to answer questions on the gram!

Carnivore Maintenance Calories & Macros for Women Who Prefer Higher Protein

Big question from yesterday: What would my general maintenance calories be & protein & fat macros for carnivore if I prefer higher protein?

These are simple calculations & general ranges for you guys to use. This doesn’t mean you have to eat these exact calories or macros. Needs will be different for everyone but this will get you close.

A refresher on what maintenance means. **Macros will vary with training/goals/personal history, etc.

The maintenance period is when we are eating enough calories to support our activities, energy expenditure & MAINTAINING our weight. Not to lose weight/fat. Not to gain.

Being in a cut adds more stress on our bodies and generally, we shouldn’t be living in those phases for more than 12-16 weeks & not dieting more than 1-2x/year.

The different ways our bodies burn calories:

1️⃣ BMR/RMR (basal/resting metabolic rate)

The amount of calories we need just to exist.

2️⃣ TEF (thermic effect of food)

Our bodies burn calories by eating & digesting our food. We burn about 10% of our total food intake cals here.

3️⃣ NEAT (non-exercise activity thermogenesis)

Our everyday activity like walking/taking, cleaning house, etc. These burn more calories than you think which is why we suggest moving & getting 10k steps/d.

4️⃣ Exercise

The calories you burn while you workout.

I love using the TDEE calculator ( https://tdeecalculator.net  ) for a good place to start, but finding a coach is the best way to make sure you tackle any imbalances or metabolic issues from the past & build a solid foundation.

The ultimate guide to fat loss, health, and wellness! My secrets revealed!

A woman who knows herself & what she brings to the table is not afraid to eat alone. – me

— Literally & figuratively.

“Wellness Truths” & Reminders for Life I’ve learned thru my healing & fitness journey. Basically everything detailed in this blog, you’ll wanna take notes!

Tons of new followers on IG, WELCOME, I hope these answer all of your questions!

I’m speaking from my experience here, remember, we are all beautifully unique & different human beings. There is no one-size-fits-all approach to anything in life. You have to find your special blend.

For example, many people give advice that aren’t always applicable to everyone like:

👉🏻Everything in Moderation

Not everyone can moderate. I am an abstainer.  Food is like a drug to me, carbs specifically. They are not the devil I just have a poor relationship with them. I do better with food rules. Moderation leads to self sabotage for someone like me. We can’t have one cookie, it leads to the whole package & emotional distress — just like an alcoholic can’t have one drink.

👉🏻Just Eat Until You’re Full

Some people don’t know what it feels like to be comfortably full. They can’t assess or distinguish satiety signals. Those do better with portion control measures, macros, food rules & eating schedules.

👉🏻Just Eat When You’re Hungry

Just like satiety cues, some people don’t know when they’re really hungry and when they’re emotionally eating. These are skills you have to learn and they start with self-awareness. Hunger can be stimulated even when you’re not hungry simply by smelling food, seeing food, thirst, learned habits like eating in front of the TV, boredom, & stress eating.

I hope these raindrops of enlightenment can fill your cup with the nourishment you need to create your own blend & thrive. ☕️ 💧 🌱 🪴 🌻

I talk about food, macros, training, all your questions & everything in between, keep reading!

REMINDERS FOR LIFE

🌻Grant yourself permission.

You are allowed to:

Feel how you feel. Want what you want. Know what you know. Sense what you sense. Crave what you crave. Be where you are & do things your way. Learn to trust yourself.

🌻Stop accepting your story if you wish for another.

You’re not going to master the rest of your life in one day. Relax. Make a decision & master the day. Then just keep doing that every day. Decide who you are & how you react. Live a life  & timeline authentic to YOU.

🌻You are the creator & the cause.

Thoughts become things. You are the creator of your world. You can create new realities inside & outside any experience. You can create ways out of or into any experience. You attract what you put out.

🌻If you don’t make time for your wellness, you will be forced to make time for your illness.

Read that again.

🌻It gets better.

Love finds you when you love yourself & your life first. It’s the space in between the life & love we’ve lost & the life & love we hope for that we find ourselves.

🌻Leaders are readers & surround themselves with successful people.

Success leaves clues. Fuel your body & your BRAIN. Listen to podcasts, read, ask questions, get a coach or mentor. Cut out toxic people & energy vampires.

🌻Minimize toxins the best you can for healthy hormones.

This means parabans, plastics, pesticides, processed food, artificial ingredients. Ditch the Tupperware, check your beauty products, cleaning supplies, & READ INGREDIENT & NUTRITION LABELS.

🌻Move in the morning.

Workout, walk, yoga, mobility. Shoot for 10k steps/day. Increasing your NEAT (non-exercise movement) has the biggest impact on total calorie burn throughout the day. Walk after eating meals & after lunch. Set break times every 20-30 minutes. Simply get up & walk.

🌻Your body likes routine.

Set eating times & pick foods that suit your lifestyle, schedule, & wellness goals. This is different for everyone.

MY WELLNESS SECRETS & TRUTHS

🌻For me, I prefer 2 meals a day. The largest after my workout for recovery, the second late afternoon around 1-2pm. My digestion is slow & not as efficient in the evening, therefore I keep my largest meals early in the day & fast anywhere from 16-20 hours overnight depending on my work & workout schedule. I do not do extended fasting. Fasting is not a dirty word. It is simply a tool & strategy to optimize fueling your body. Just like macros.

🌻Set realistic expectations as far as fat loss and aesthetic goals. Realize a certain level of leanness is going to require sacrifices. You will be hungry. It will suck. If you want shredded abs & all the striations, stop your bitching and put in the fxcking work. That work requires MINDSET work as well. If you’re not willing to do what those people are willing to do to look that way, set another goal. As a coach myself, our job is to tell you what you need to hear not what you want to hear. Sometimes that means setting a new goal, eating more food, committing to a healing process, resting, and learning to love yourself first.

🌻Balancing blood sugar is the key to fat loss, feeling satisfied, & minimizing cravings. Keep meals protein & fat focused. You should not be snacking in between meals. If you feel the need to snack, your meal either didn’t contain enough protein and or fat or was not large enough. I love my NutriSense continuous glucose monitor, you can snag one here for yourself! CODE: KATIECGM25 for some $$. It has helped me manage my blood sugar levels by giving me data to make more educated decisions about fasting, meal sizes, meal options, exercise intensity – ALL THE THINGS!

✅Protein is the most satiating. General range: 1g of protein per body weight or goal weight for most. Avid exercisers, athletes, people lifting weights, and older people require more. Most do well spreading out around 30-50 g per meal without digestive distress.

✅For carbs, most people do well controlling blood sugar regulation with meals under 40 g of carbohydrates. The less active you are the less carbohydrates you typically require. The body optimizes carbohydrates most efficiently post workout and in the evening before bed because it reduces your cortisol (stress) level and can help you sleep better.

✅Nail your protein first and then determine what fuel source is most appropriate for your health needs, digestion, training and fitness goals. Your fuel sources are carbohydrates and fats.

🌻I work out fasted at 5 AM most mornings. Fasting blood glucose I like around 75-90 You can test with a simple glucometer from Amazon or any drug store or get yourself a NutriSense CGM like I talked about in above bullets. I feel best working out 4-5 days/week. Mix of cardio & strength training. Do shit you LOVE that keep you active and in the gym & take rest days. I prefer 1 active recovery day & 1 full rest day.

🌻 Manage stress. Schedule self care & rest days. Sleep 7-8 hrs a night. If you’re sleeping less than 6 you did not earn your workout. My secret weapons:

@hotworx.fishers infrared saunas

@3kings_athletics CrossFit & Beats

@bryanboorstein Evolved Systems Training programming

@vitalityivbar wellness treatments

@massageheightsindy massages

Routine colonics treatments via Brandy Mason Colon Hydrotherapy in Carmel, IN (I have her info as well, dm me on Instagram)

@instacart Grocery Delivery

@stitchfix Personal Stylists

✅Favorite self care is coloring, writing, walking, live music, time with friends, a spa day, pedicure, working out, & a new mani via my @impressmanicure press on nails. I get them at CVS, Kroger, Target, & Meijer.

🌻I don’t ‘treat myself’ or ‘cheat.’ Food is not a reward/something to earn. I also dislike saying cheat because it implies it’s going to benefit you in some way. Cheaters cheat to win. Do you really think you’re winning by cheating yourself?

🌻I eat 2 meals/d on avg as I said before. My days off or if I can sleep in, I now eat 1 meal. You must experiment. Your experience/needs will be different than mine.⁣ It takes TIME. It took me an entire year to fully adapt to an animal based lifestyle, & yes, I gained 15lbs initially. I’ve now lost around 20.

🌻Majority of meals are my Airfryer Crispy meat bars. 85% ground beef, ground chicken. Avg 2lbs of meat/d. Ground meat is easier to digest & track. I removed most pork & dairy, I don’t digest’em well. I don’t add extra fat often. Choose meats that are higher in fat. No I don’t like organ meat, I prefer the taste of grain fed over grass fed beef.

Airfryer Crispy Meat Bars

The secret is leaving it loosely packed for the crispy exterior. Do not pack them into tight patties. Break them up into 4 to 5 sections. Chicken and turkey are harder to break up, it’s super loosey-goosey. Times will vary depending on your air fryer. I have an Instant 6qt. On Amazon favorites list, link in bio on IG.

Set Airfry, 380, 12 minutes, no preheat.

⁣🌻I stick to beef because it’s satisfying & delicious but not SO delicious I want to binge. Food addicts tend to have issues controlling carbs, sugar, sugar free substitutes, keto treats, dairy, butter, cheese, bacon, pork rinds, hyper palatable & processed meats)

🌻There are 50 freaking shades of the carnivore diet. Don’t hate on other people because they include other things into their diets. We all have different toleration‘s & needs. I have a million sensitivities so I typically only season with pink Himalayan sea salt. The majority of my food is meat & eggs. Epic Brand baked Himalayan sea salt pork rinds if I need something crunchy and low carb.

🌻Rice cakes on occasion post workout or in the evening if I need them, rarely above 50g/day. I do fine on white rice, rice cakes, rice Chex cereal, & honey as far as carbs. I don’t crave carbs anymore, so I rarely need a refeed day anymore.

🌻Preworkout & morning drink I enjoy @strongcoffeecompany Latte. It’s kind of like a creamer for me. It does have caffeine. I blend about 4oz coffee, 5-6oz hot water, & 1/2 scoop of the strong coffee company latte. Use a packet of stevia if you want yours sweeter. Link in bio on Instagram. Discount code: KatieKelly

🌻 I don’t take many supplements anymore but I do recommend the NuEthix Formulations Brand. I have use these all throughout my healing, health, fat loss, performance — you name it journeys! Link in bio also on this website & IG. Discount Code: lilbitoffit

Feel free to message me on the gram, we can go over a supplement regimen that’s appropriate for you.

🌻I track macros loosely. It keeps me accountable & I know where to adjust.

**Again these numbers are for ME**

I hesitate to give any specific numbers but I want to show you guys how much food you can actually eat & enjoy when you commit to healing & eating foods that work for you!

I’m 5’1, now around 105-107, crossFit & lift 5 days a week, average 13-15,000 steps/d, active job.

Macros VARY but these are my AVG ratios: 0-5% Carb, around 30% Protein, & 60% Fat

Around 1900-2100 cal/d. Protein I’m around 130g-170g (Yes, I realize that’s a 💩 ton but I thrive on higher protein & moderate fat. I don’t have a gallbladder so my threshold is lower than most keto, low carb, and carnivore connoisseur‘s)

I don’t over complicate things or give a shit that people say, “Oh my gosh if you eat too much protein you’re going to get fat because it all turns to glucose, yada yada.” It’s better (for me & most people out there anyways) than eating boxes of pop tarts and Twinkies. Yes, too high a protein can cause issues if your fat isn’t high enough on a low carb approach. Eat what you want people as long as it keeps you you’re healthiest self and you feel great. The most common mistake I see when people are trying to adopt a low-carb lifestyle is not eating enough food in general and their protein being too high and fat not high enough.

🌻YES, you can CrossFit & carnivore, CAREFULLY. Comes down to allowing yourself to fully adapt to being fat-fueled, meal timing, eating ample calories, & RECOVERY. I did a full interview on my first year on carnivore here. Please check it out it will answer most of your questions about transitioning to carnivore.

🌻 Sleep=nonnegotiable. 7 hrs min. Zzyquil helps. I take it most nights because I can’t shut my mind off. It is what it is I’m transparent here. Don’t you dare tell me to cut out coffee, that is a nonnegotiable for me. I am well aware of a healthy caffeine intake. I keep mine under 300 mg a day and only in the mornings.

🌻Questions about steps. Yes, I still hit 13-15k steps/day⁣, even on rest days, drinkin a ton of water + electrolytes, fasting when I’m not hungry (~18hrs avg), eating when I am.⁣⁣ No extended fasts, no snacking. I like Ultima Replenisher in grape and raspberry flavor. Link in bio on Instagram as well.

⁣🌻I do drink coffee daily. Have cocktails socially. I don’t typically eat & have cocktails I choose 1 or the other. Set a 2-3 drink max limit. I don’t drink half as much as I used to. Some months I won’t drink it all, others, I’ll pick one day & go out on the weekend. I’m an adult it’s my choice. I don’t deny or beat myself up if I choose to be a human & drink & make memories with friends & family. Go your own way! I do feel better not drinking, duh, as most of us will. Lack of sleep, stress, & consuming food triggers cause more issues with any gut or Crohn’s flare‘s for me. Alcohol on occasion, I’m OK with. Be your own mixologist. I typically order a diet coke and ask for a shot of vodka that I mix myself. That way you have control over how much alcohol is in it.

You determine your non-negotiables. Some days it’s electrolytes & my crispy airfryer meat bars, other days it’s vodka & bourbon. 🤷‍♀️Whatevs. Just be aware of the repercussions of your choices.

🌻Go get your health markers, hormones, gut stuff, bloodwork, etc tested if you feel like things are off. I can’t stress that enough stop guessing.

Please feel free to reach out if you need a consultation by myself or need recommendations for other coaches more applicable to you and your needs! Fill out a basic inquiry here so I can learn about you!

The Difference between Refeeds and Cheat Meals. What you need to know!

If you’ve been following a low carb diet (low carb, keto, carnivore) for a while and have been experiencing weight loss plateaus, hormone imbalances, low energy, or a decline in athletic performance, you might want to consider implementing strategic refeeds.

A refeed is an intentional, strategic increase in calories consumption This can be via carbs, fats, or both carbs and fats. Often done on a periodic weekly basis. These refeeds are an effective strategy for minimizing potential negative hormonal &/or metabolic effects from longer term dieting or low carb intake.

So lets talk Carbohydrates and Insulin

We know carbs have a larger impact on the hormone insulin. Most of us that follow a low carb diet have chosen to go this route for more efficient blood sugar balance as well as improved mental, emotional, and physical improvements. When our bodies don’t respond properly to insulin, we increase our risk for disease like metabolic syndrometype II diabetesheart diseasenon-alcoholic fatty liver diseaseAlzheimer’s, and more.

Insulin is responsible for telling our cells (mostly muscle, liver, and fat cells) to soak up sugar from the bloodstream. If your cells don’t respond, the level of sugar in your blood remains high and can begin to have toxic effects. This is called “insulin resistance”.

One way we can become resistant to insulin is from eating carbohydrate-rich foods in excess, especially from refined, heavily processed sources like sugary cereals, donuts, cakes, candy, brownies, poptarts – you get the picture. These foods result in excess glucose in the blood, leading to chronically elevated blood sugar and cells that eventually become resistance to insulin signalling. Chronically elevated blood sugar is a serious problem in and of itself, but so is becoming resistant to insulin, as it serves many important functions in the body.

When You Might Need to Implement Refeeds

Carbs can help athletic performance.

They’re not the devil, you’ll hear me say it over and over again what it really comes down to is our relationship with foods and they’re application.

Carbs are helpful for optimal high-intensity performance. They provide fuel for your muscles in the form of glycogen. Long term low carb dieting can lead to depleted glycogen in muscles/liver and a hindered ability to perform high intensity, glycogen-demanding exercise, especially in the beginning stages of adapting to a low carb lifestyle. HAVE PATIENCE. Performance will improve and even out over time.

One diet strategy that has been shown to actually increase performance is a carb cycling method, where athletes & avid exercisers switch between periods of low and high carb intake. The aim is to maintain the ability to efficiently use both carbs and fats for energy, referred to as “metabolic flexibility.” Not only does this ability reduce risk of disease, it also improves performance and can aid in fat loss.

In other words, properly timed carbohydrate refeeds can be an effective strategy for optimizing athletic performance and maintaining metabolic flexibility when following a low carb diet.

You can also incorporate caloric refeeds by increasing your fats macros (vs carbs) and therefore increasing your over calories to maintenance or a slight surplus in time of dieting. This is a great mental & metabolic break for many and will also help restore your “tank.”

Weight Loss Plateaus

The dreaded plateau! Trying to lose the last 5-10lbs can seem like a never ending cycle. It’s not uncommon to see significant weight loss in the first couple weeks of a low carb diet, but then stall. Coincidentally, it’s shown that 1 week is all it takes to see a drop in leptin levels.

If you’re close to your fat loss goal and have reached a plateau, a refeed can give you the hormonal & metabolic boost needed to shed the last few pounds.

How to Do a Carb Refeed

There are many ways to do a carb refeed, and depending on your situation one may be better than another. Each method involves a larger quantity of carbohydrate intake at a scheduled time, but the size and frequency will vary based on individual activity levels, genetics, bioindividuality, goals, training modalities, digestive needs, etc.

A few common methods you can experiment with to see what works for you:

Weekly

Best For: Individuals who engage in lower intensity physical activity, are currently dieting and need a mental break like on the weekends, or are seeking the health benefits of a low carbohydrate diet but want to avoid any possible negative long-term effects.

How to Do It: Pick one day or one meal per week to eat a larger amount of carbohydrates. For example, your refeed could be on a weekend or on your most physically-active day.

Recommended Amount of Carbs: 50-150g carbs, depending on the individual.

Post-Training

Best For: Individuals that perform a intense training sessions (heavy resistance training, CrossFit, HIIT, Orange Theory, Spin, etc) each week and want to optimize performance and recovery, while maintaining ideal body composition.

How to Do It: On big training days, increase your normal amount of carbohydrates in your first meal post-workout.

Recommended Amount of Carbs: 50-150g carbs for most, depending on the individual’s needs

Daily

Best For: Serious athletes who train nearly every day or multiple times per day who need to enhance recovery between sessions and have no negative physical or mental issues with carbs.

How to Do It: Pick a meal to consume a larger amount of carbs. Most often this is post-workout &/or at dinner.

Recommended Amount of Carbs: 50-200g carbs, depending on the individual.

Less Optimal Sources of Carbohydrates

When choosing where to get carbs for your refeed, some sources are more optimal than others. Refined carbohydrates, stripped of their fiber and micronutrients, tend to cause a greater spike in blood sugar compared to their whole food, fiber-rich counterparts. They are better used around training pre/post when you want this spike for fuel and recovery like white rice & all natural/low sugar cereals, rice cakes. Additionally, refined carbs have been shown to promote overeating and weight gainalter your gut biome, and damage your intestinal barrier.

Here are some carb sources that you’d be better off avoiding during refeeds:

  • White, processed, non nutrient dense bread
  • Pastries, cake, brownies
  • Pasta
  • Candy, chocolates
  • Sugar-sweetened beverages
  • Most packaged foods — check the ingredients!

More Optimal Sources of Carbohydrates

A more optimal carb choice is going to be one that replenishes glycogen, balances insulin sensitivity, and also provides valuable nutrients. Unrefined, complex carbohydrates from whole-food sources are going to be a more optimal choice for most for getting the most out of your carb refeed unless you have issues with fiber, high fodmap fruits & veggies, etc.

Here are some of the more optimal carb sources for a refeed:

  • Starchy vegetables like potatoes, squash, yams, etc.
  • Properly prepared grains like white rice, quinoa, oats, etc.
  • Natural fruits
  • Nutritive sweeteners such as honey, maple syrup, or blackstrap molasses

Summary

Carb refeeds & fat refeeds in general can be a valuable tool if used appropriately. There are several options, from once a day to once a week, but some experimentation will be necessary for determining the exact method that works best for you.

Some of the benefits you may start to see after strategically including more carbs &/or fats in your diet include:

  • Balanced hormones
  • Better body composition
  • Enhanced athletic performance and faster recovery
  • Increased energy
  • Reduced cravings
  • More restful sleep

How to begin calculating your macros on the carnivore diet, an easy guide!

Trying to figure out your carnivore diet macros can seem like Tetris!

Y’all have to experiment to find your puzzle pieces as far as foods, macro ratios, & what shade of the carnivore diet is your preference. Enjoy this list of my favorite foods + Macros!

Getting it “right” can mean the difference between feeling great or feeling more like a dumpster fire 🔥

Know this will take tweaking but I want to make this simple for you when you’re first starting out. All of your goals, histories, training modalities, metabolic abilities, etc will be different from your neighbor. This is just a general base.

➡️The most important thing you’ll need to know is how many calories your body currently needs to function its best & maintain your weight. This is typically referred to as your maintenance Calories. I will create a future post & expand on this.

You’ll need to consider sex, age, height, weight, & activity level. MORE goes into this but I do not have enough room to write a novel! 😂

➡️Set protein 1g/lb of lean body mass or desired weight.

➡️Set fat the same, 1g/lb of lean body mass or desired weight.

➡️Carbs will vary. Like I said, there are 50 shades of the carnivore diet. Some people include non-starchy veggies, some include non-benign carbs like white rice on occasion. Go your own way.

➡️If you like or need your fat higher, or you need higher calories, by all means increase your fats. Some prefer higher protein, you can do the same here, but beware, you can get your protein too high & it can cause issues.

Not everyone needs to track macros but it will be extremely helpful to make more educated decisions on where to make adjustments.

Happy calculating guys!

How to Calculate Your Own Macros, A Simple Guide

How to be your own Macro Calculator⁣!⁣

I highly recommend anyone hiring a coach 1st & foremost. It will alleviate a lot of guessing & frustration⁣. Everyone needs someone they can lean on for advice🦾⁣

⁣⁣

Let’s dive right in!⁣⁣

⁣⁣⁣⁣

SETTING UP YOUR MACROS⁣⁣⁣⁣

⁣⁣⁣⁣

1.) Finding your maintenance calories, which is the calorie sweet spot where you maintain your bodyweight. ⁣⁣⁣⁣

⁣⁣⁣⁣

Maintenance Calories = Bodyweight x [11-16]⁣⁣⁣⁣

⁣⁣⁣⁣

11-sedentary-light activity ⁣⁣⁣⁣

14-moderately active, 3-4 basic 30min-1hr workouts/week, (most fall in this range)⁣⁣⁣⁣

16-very active, 5 or more intense workouts/week, endurance training, 2 hr sessions, etc ⁣⁣⁣⁣

⁣⁣⁣⁣

Ex) 130 lbs x 14 = 1820 maintenance calories ⁣⁣⁣⁣

—————————————————————⁣⁣⁣⁣

⁣⁣⁣⁣

2.) Calories for Fat Loss (-) or Muscle Gain (+)⁣⁣⁣⁣

Conservative: Maintenance Cals -/+ 250-300 cals ⁣⁣⁣⁣

⁣⁣⁣⁣

**If you’re leaner, error on the side of conservative ⁣⁣⁣⁣

⁣⁣⁣⁣

Aggressive: Maintenance Cals -/+ 500 ⁣⁣⁣⁣

⁣⁣⁣⁣

Ex: 1820 – 250 = 1570 Fat Loss Calories⁣⁣⁣⁣

Ex: 1820 + 250 = 2070 Muscle Gain Calories⁣⁣⁣⁣

—————————————————————⁣⁣⁣⁣

⁣⁣⁣⁣

3.) Macros (These will vary based upon training modality & personal preference) Protein: 4 cal/1g⁣⁣⁣⁣

Carbs: 4 cal/1g⁣⁣⁣⁣

Fat: 9 cal/1g⁣⁣⁣⁣

Traditional ratio: 40% C/30% P/30% F⁣

Keto: 5-10% C/10-20% P/70-80% F⁣

⁣⁣⁣⁣

Basic Rules of 👍🏼⁣⁣⁣⁣

🍗Protein = 1g/lb of body weight (or goal weight) ⁣⁣⁣⁣

⁣⁣⁣⁣

Ex: 130 x 1 = 130g of Protein ⁣⁣⁣⁣

⁣⁣⁣⁣

🥑Fats = 25%-30% of calories (some prefer higher fats & lower carbs, some prefer higher carbs & lower fats. Again based on training & appropriate fuel for that training & your personal preference) ⁣⁣⁣⁣

⁣⁣⁣⁣

Ex: [1570 x .3] /9 = 52g of fat⁣⁣⁣⁣

⁣⁣⁣⁣

🍚Carbs = calories left ⁣⁣⁣⁣

⁣⁣⁣⁣

Ex: 1570 – [130 x 4] – [52 x 9] = 582⁣⁣⁣⁣

582/4 = ~146g Carbs ⁣⁣⁣⁣

⁣⁣⁣⁣

Suggested Macros:⁣⁣⁣⁣

130g Protein ⁣⁣⁣⁣

146g Carbs⁣⁣⁣⁣

52g Fat ⁣⁣⁣⁣

Calorie and Macro Periodization for Dieting

♦️How To Setup Your Macros & Calorie Periodization for a Fat Loss Cut♦️

Save & share this one!

How do we diet smart without totally turning our metabolism and hormones into dumpster fires🔥? #nutritionperiodization

3 things I believe are under-rated, yet make a BIG difference in progress:

☝️Sleep

✌️Caloric Periodization

🤟Carb & Meal Timing

Sleep: dudes I don’t care what diet you’re following you’re not going to get anywhere if you do not get your sleep under control.

Caloric Periodization: This is the way we structure our macros (& calories) across time periods. (A week or multiple weeks) The BIG reason 👉🏻 it’s how we create sustainability & adherence. Let’s be real, diets aren’t fun. You’re gonna be hungry. It’s a big stress on our bodies. By incorporating structured refeed and diet breaks we give our bodies and minds the reset we need to stay committed to our goals.

Carb & Meal Timing: Tips I’ve learned overtime throughout my journey… keep your largest meals earlier in the day, preferably post workout. This is when our bodies are most insulin sensitive & metabolize food & carbs more efficiently. Fast 12 hours overnight — this will prevent evening snacking. This is why setting meal times & intermittent fasting are effective tools when dieting & when it comes to adherence. Don’t demonize carbs, use them with respect & with intention. If you have a bad relationship with carbohydrates, check yourself. Self sabotaging habits & emotional weight can be the exact things weighing you down. Avoid trigger foods, mental & physical, keep them out of the house.

Love y’all!

What’s your preferred method of dieting? I prefer a one day re-feed a week when dieting! 🤗 👇🏻
